White, pink or brown noise: which one actually helps you sleep?
You live above a busy road and you sleep perfectly well. A tap drips in the kitchen and you are wide awake.
Same person, same night, and the drip is infinitely quieter than the road. That contradiction contains everything worth understanding about noise and sleep.
It is not the volume, it is the variation
Your brain never stops monitoring the sound around you at night. Hearing is the one sense that stays fully active — you can close your eyes, you cannot close your ears. It is a useful holdover: it let our ancestors wake as danger approached.
But that system does not respond to absolute loudness. It responds to contrast: to a sound that rises above the background, or departs from it abruptly.
Steady traffic becomes background. The brain files it as irrelevant and stops analysing it. A drip in silence, by contrast, is an isolated, unpredictable event, and every occurrence restarts the alert.
Hence the principle of sound masking: rather than removing noise — usually impossible — you raise the level of the background so that isolated events no longer stand out above it.
The three spectra
The three "colours" of noise describe how sound energy is distributed across frequencies. The naming comes from an analogy with light.
White noise
Equal energy across every frequency, from low to high. It is the hiss of an untuned radio, the rush of an old fan.
Because the human ear is more sensitive to high frequencies, white noise sounds hissy. It masks very effectively — including voices and sharp sounds — but many people find it harsh over a long night.
Pink noise
Energy falls away as frequency rises. The result is perceived as balanced, because it matches more closely how the ear processes sound.
It is the sound of steady rain, wind in the leaves, a distant waterfall. Most natural sounds we find soothing sit close to pink — probably not a coincidence.
It is the one most sleepers prefer for a whole night.
Brown noise
The fall-off towards high frequencies is steeper still. The result is deep, low, muffled: distant thunder, surf, a ship's engine.
It is the most enveloping of the three and the least tiring at higher volume. On the other hand, its low end masks high sounds poorly — a ringtone or a clear voice will cut through.
Which to choose
There is no single answer, and anyone claiming otherwise should be treated with suspicion. But the nature of what disturbs you points the way.
Neighbours, television, conversation — sounds rich in mid and high frequencies. White or pink masks these best.
Traffic, distant works, snoring — energy in the low end. Brown sits better alongside them.
No identifiable disturbance, just a mind that will not stop — pink, usually. It occupies attention without demanding it.
The most useful rule remains empirical: try all three over several nights. You will know quickly which one you can tolerate, and tolerance matters more than theory.
Volume: lower than you think
The classic mistake is to turn the sound up until it completely covers the nuisance. You no longer hear it — but you have replaced an annoying noise with a loud one, and the exposure lasts eight hours.
The right setting is the one where the background is just enough that peaks no longer stand out. It should stay discreet, barely above the ambient level. A sound you are still noticing after five minutes is probably too loud.
Ear plugs or masking?
These are opposite strategies, and they suit different situations.
Ear plugs reduce everything, background included. They suit a nuisance that is occasional and loud — a snoring partner, a party next door. Their limit is positional: on your side, the ear is pressed against the pillow, and a bulky plug becomes painful in under an hour. That is the main reason people give up on them, ahead of effectiveness.
Masking adds instead of subtracting. It suits a nuisance that is irregular and moderate, or the case where silence itself unsettles you. It also has a practical advantage: you still hear what genuinely matters, an alarm, a child.
Some people combine both at low intensity. That is not incoherent.
What masking does not do
Continuous sound does not treat tinnitus, a sleep disorder, or anxiety. It changes one thing: the sound contrast of your bedroom.
If you hear a sound others cannot, or if your night-time waking comes with breathlessness or pauses in breathing that others have noticed, see a doctor. No accessory replaces a diagnosis, and ours no more than any other.
